Phil:

3 rounds for time of:
10 DB Hang Power Cleans @ 30-50% bodyweight (total, not per DB)
10 Slapping/Clapping Push-ups
10 Box Jumps, 24"/18"

TSC Competition Super-WOD
For time:

4 rounds of:
10 Burpees
20 Walking Lunges
200m run

The lunges are done on the 200m "track" - when finished with the lunges, finish by running whatever remains of the 200m.


800m run


20-16-10 reps of:
1-arm DB Power Snatch, 30#/20#
Bench Jumps

Split each round of power snatches so that half of the reps are done with the right arm, and half are done with the left arm. Any rep scheme is acceptable, e.g., 10R-10L, 5R-5L-5R-5L, etc.

1st metcon (3 rounds for time) done at 6:45 a.m. after Testify.

Used 55# DBs at BW of 205#-210#

I was aiming for sub-3-min but didn't quite make it. The last round of slapping push-ups was 7 and 3, and that would have been the difference if they had been unbroken.


2nd metcon - TSC Super-WOD - was done at about 3:00 p.m. outside at CHS. We tried to mimic the competition setting as much as possible, with the exception that there were no breaks between the 3 WODs. The burpees, lunges, and 200m were all in the grass. The bench jumps were done on Papa Bear (the biggest tire).

The approximate times for each WOD were as follows:

The 3:17 includes some transition time from the end of the 800 over to the tire for the last WOD . . . 5-10 sec maybe?

The first metcon was pretty sweet - I used 5# more per DB and still beat my last time (October of 2009?) by about 20 seconds.

Knew I was not recovered enough to get that weight, but the first set encouraged me enough to try. Back to the action:

Happy with that. Very close to 100kg goal. After that the rest was technique work to try and allow shoulder to heal.
